Training principles

Useful strength. Managed wear.

Train basic patterns, use stable technique, preserve recovery, and choose variations that fit your current condition and available equipment.

  • Finish most working sets with two or three controlled repetitions still possible.
  • Use a pain-free range and change load, tempo, range, or exercise rather than forcing a painful pattern.
  • Add repetitions before load when returning after a break.
  • Separate demanding sessions with recovery days when possible.
  • Stop for concerning symptoms and seek appropriate professional guidance.

The 20-Minute Standard

After a brief warm-up, complete three controlled rounds. Rest enough to keep technique stable.

  1. Chair squat, box squat, or goblet squat: 8–10 repetitions
  2. Elevated push-up or dumbbell press: 6–10 repetitions
  3. Supported row, band row, or pulldown: 8–12 repetitions
  4. Dumbbell Romanian deadlift or hip bridge: 8–12 repetitions
  5. Farmer carry, suitcase carry, or march: 30–45 seconds

This is a general example, not individualized programming. Select exercises and loads appropriate to your experience, health, symptoms, and environment.

A three-day full-body structure

Day A — Squat, push, pull

  1. Box or goblet squat: 3 × 6–10
  2. Dumbbell bench press or elevated push-up: 3 × 6–10
  3. Supported dumbbell row: 3 × 8–12
  4. Farmer carry: 3 × 30 seconds

Day B — Hinge, press, brace

  1. Dumbbell Romanian deadlift: 3 × 6–10
  2. Half-kneeling or seated dumbbell press: 3 × 6–10
  3. Lat pulldown or band pulldown: 3 × 8–12
  4. Dead bug or comparable brace: 2 × 6 per side

Day C — Step, incline, carry

  1. Low step-up or supported split squat: 3 × 6–10 per side
  2. Incline dumbbell press: 3 × 6–10
  3. One-arm cable, machine, or band row: 3 × 8–12
  4. Hip bridge: 3 × 10–15
  5. Suitcase carry: 3 × 20–30 seconds per side

The 10-Minute Save

When the schedule has already broken, complete as many controlled rounds as appropriate within ten minutes: 8 chair squats, 8 elevated push-ups, 10 rows, and a 30-second carry or march. The purpose is not exhaustion. It is preserving the operating standard.

Progress without unnecessary wear

Record the exercise, load, repetitions, and a simple effort rating. Increase difficulty only after the target repetitions are completed with stable technique and recovery supports the next step.
